Every day, your body spends energy in three distinct ways, and understanding the split matters more than the single total. The first is your Basal Metabolic Rate (BMR): the energy your organs, brain, and cells need just to keep you alive if you stayed in bed all day. For most adults this is the single largest slice of the pie, typically 60–75% of total burn.
The second is activity: everything from a gym session to fidgeting at your desk, formally split into exercise activity thermogenesis and NEAT (non-exercise activity thermogenesis). The third, often ignored, is the Thermic Effect of Food (TEF) — the energy your body spends digesting and processing what you eat, roughly 10% of intake. The formulas behind the numbers
Mifflin–St Jeor equation
Published in 1990 and validated repeatedly since, Mifflin–St Jeor is the formula most dietitians default to today because it tracks measured resting metabolism more closely than older equations, especially for people who are not extremely lean or extremely heavy.
Harris–Benedict equation (revised)
Originally from 1919 and revised in 1984, Harris–Benedict remains widely used but tends to overestimate BMR slightly for people carrying more body fat, since it does not separate fat mass from lean mass.
Katch–McArdle formula
If you know your body fat percentage, Katch–McArdle is generally the most precise option, because it calculates energy needs from lean body mass alone rather than total weight. Muscle burns more energy at rest than fat tissue, so this matters most for athletic or very lean bodies.
Reading your target-date plan
Weight change is close to arithmetic: roughly 7,700 kcal corresponds to one kilogram (about 3,500 kcal per pound) of body fat, though water weight and muscle changes mean the real number wobbles day to day.
